Work through these in order. Do not jump to exercise selection first.
- List every day next week and mark protected training windows with realistic length.
- Cross out hopeful days you only keep when everything goes perfectly.
- Assign one job to each protected day: strength, hybrid engine, easy movement, or rest.
- Space hard sessions so you are not stacking fatigue without a reason.
- Mark which training days need more fuel or more time around food.
- Write one mid-week adjustment rule before the week starts.
- Check that you can explain the whole week in under a minute.
UK guidance recommends muscle-strengthening activity on at least two days a week, spread across the week where possible NHS physical activity guidelines.

Use this when you can honestly protect three sessions of 45 to 60 minutes.
- Monday: full-body strength (key day)
- Tuesday: rest or easy walk
- Wednesday: full-body strength (key day)
- Thursday: rest
- Friday: hybrid engine or lighter full-body strength
- Saturday: optional easy cardio
- Sunday: rest
- Food note: keep Monday, Wednesday and Friday slightly easier to fuel; keep rest-day meals simpler if your week is busy.
Worked map: four protected days
Use this when four days are genuinely protected and sleep is stable.
- Monday: lower-body strength
- Tuesday: easy movement or mobility
- Wednesday: upper-body strength
- Thursday: rest
- Friday: lower-body strength (lighter than Monday)
- Saturday: upper-body or full-body support session
- Sunday: rest
- Food note: treat Monday, Wednesday, Friday and Saturday as higher-demand days; keep Thursday and Sunday quieter.
The maps are templates, not identity. If your protected days are Tuesday, Thursday and Sunday, keep the jobs and move the labels. The planner succeeds when the jobs survive the calendar shuffle.
Add food without turning the planner into a second app
Once training days are named, mark which of them need more fuel or more time around cooking. You do not need a full recipe book here. You need enough signal that shopping and leftovers support the hard days.
- On each training day, note whether dinner is before or after the session.
- On rest days, default to simpler meals and leftover use.
- Write one shopping pass for the week from those meals, not from a separate inspiration list.
What makes a planner stick
- Protected days beat preferred days.
- Session jobs beat random hard workouts.
- One adjustment rule beats nightly renegotiation.
- Food and shopping belong in the same week view as training, or the planner becomes two competing documents.
- You can miss one session without abandoning the whole planner for the month.
